Rowing WOD 9/21: 2 x 2k w/ 5min Rest – Post goal splits for Race Pace

Rowing WOD 9/21:

2 x 2k w/ 5min rest

1st 2k:

  • 750m @ Race Pace

  • 250m @ 18 spm (paddle light)

  • 750m @ Race Pace

  • 250m @ 18 spm (paddle light)

Rest 5min

2nd 2k:

  • 750m @ Race pace

  • 500m @ 18 spm (paddle light)

  • 750m @ Race Pace

Have you ever wished you could get a feel for Fran before competing so that you know what to plan for mentally and physically?  What will it feel like?  How should it be paced?

Today’s Rowing WOD is a great way to test out the race pace you’d like to hold on your next 2k.  Set the monitor for 2,000m of work and 5 minutes of rest.  During the first 750m hold your ideal race pace and really execute with intensity.  Then paddle out for the next 250m .  At the 1,000m mark build back up and row the next 750m at race pace.  Finish with a  paddle to recover.  The second 2k will be executed similarly.

To see your consistency during the race pace portions set the monitor to record split lengths of 250m.  This is done on the screen when you enter the work and rest.  After the workout go into the memory and check it out.

One of the 10 general physical skills that we develop is agility.  Agility is an athlete’s ability to change direction or body position quickly and efficiently.  Agility is needed for shuttle sprints,  wall balls, dropping under an olympic lift, and throughout the rowing stroke.

In today’s Rowing WOD focus on keeping your body tall and quiet as you cycle through the split squat jumps.  Focus on smooth, explosive legs and hips.  Work for soft landings and continuous movement.  Then carry that idea into the row as you transition from the recovery to the drive and the drive to the recovery.  Hold a consistent pace for all 6 pieces and cycle your focus between technique and breathing.

Rowing WOD 9/10: 3 x 15min Consistent Pressure – Post Distance Rowed Each Piece

Rowing WOD 9/10:

3 x 15min Consistent Pressure as follows

w/ 4min rest

  • 5min @ 20 s/m; 75% Pressure,
  • 5min @ 24 s/m; 80% Pressure,
  • 3min @ 26 s/m; 85% Pressure,
  • 2min @28 s/m; 90% Pressure

With many of the major head races coming up, rowers will be focused on holding consistent pressure every stroke throughout a race.  In the fall, head races usually take around 15 minutes or longer.  In order to build up to full race pressure every stroke for that time domain it helps to focus on holding consistent pressure at lower ratings.  Today’s Rowing WOD will give athletes a chance to focus on a couple of technique fixes as well as gaining confidence to keep their head in the game every stroke for 15 minutes.  Pick a goal split you want to hold for each stroke rating and see how consistent you can be each time you’re at that rating.  Try to be a little more consistent and push a little bit farther each piece.

As a Renegade Rower you should be developing broad, general, and inclusive fitness as well as your competence in the sport of rowing.  Today’s assessment is a way to test your abilities in both.  It should give you an idea of your work capacity in the 12-15 minute range.  Try to row each 500m piece at a consistent pace to stay fresh for the other movements.

Today’s Rowing WOD is a beautiful combination of rowing, fitness, and mental toughness.  As we get prepped for our assessment week, today is a great opportunity to practice holding a consistent stroke rating and split for the whole race.  Your goal should be to hold a pace of about 2k+2 for all three pieces at a stroke rating of 28-32 s/m.

Set your monitors for intervals distance with 1,000 meters and 4 minutes of rest.  During the rest perform three rounds of Cindy.  Be efficient in your movement and keep a solid midline.  The faster you get through Cindy the more rest you’ll have to gather yourself mentally and attack the next 1k.  As you get fatigued stay positive and practice mental strength.  Focus on breathing, hitting your numbers, and pumping yourself up.  It’s only three rounds so get after it!
